How to Fix a Tight Psoas

When students first meet with a Gokhale Method® teacher they are sometimes surprised to learn that one of the reasons for their back pain is a tight psoas muscle. What does this little-known muscle, embedded deep within our bodies, have to do with back pain? And what do we need to do to have it recede in the background and leave our backs alone?

Get to know your psoas muscle 

Psoas major (pronounced so-as) is a deep-lying muscle with a downwards trajectory through the abdomen. There can be some individual variation, but it usually originates from T12-L4, and it inserts at the lesser trochanter of the femur. Its main job is to contract and pull the thigh up—as in walking, running, and climbing, for example.

For those who are not offended by meat analogies, this muscle is the filet mignon, or the tenderloin—it is meant to be lean, juicy, malleable, and stretchy. But in modern industrial populations, the psoas is often somewhat dry, tough, and short. The shortened length and tightness of the muscle can wreak havoc on the spine as it pulls forward on the lumbar spine, causing compression, wear and tear, and pain.

How do I know if I have a tight psoas?

There are various signs and symptoms associated with a tight psoas, including:

  • A pronounced sway in the lumbar area
  • Pain when going from sitting to standing
  • Back pain either caused or eased by walking
  • A sore insertion point on the thigh
  • Feeling stiff and unable to straighten up, or “vulnerable” in the lower back, especially first thing in the morning  

Why did my psoas get tight?

  • Sitting for extended periods without movement breaks is one reason that our psoas adapts to a shorter length because the muscle then spends a long time at the shorter end of the range of what it can do. 
  • The shortening effect of sitting is made more likely when we sit poorly with our pelvis tucked. A modern issue with sitting is that we have poorly designed furniture, such as bucket seats and deep sofas, which encourage us to tuck and slouch.

  • Back pain patients are often recommended to use a chair with built in lumbar support, or to add a lumbar cushion. The extra curvature then reinforces a habit of swaying the lower back, which in turn enables the psoas to remain short and tight.

  • A tight psoas can also have a psychosomatic cause, as this muscle is deeply linked to both chronic stress and trauma responses in the body. We see this response even in babies in the Moro or startle reflex.

Restoring length in your psoas 

A common remedy for a tight psoas is a lunge or other psoas stretch. Though effective, the problem with this approach is that it is not possible to do enough stretching to make a sustainable difference to the length of this muscle. The stretch feels good, but the muscle quickly goes back to its short resting length. For some people, if they have been stretching aggressively and the attachments of the muscle are inflamed, stretching can cause additional pain and dysfunction.

Another common approach is to get a gifted practitioner to “release” your psoas. This very intense maneuver can also be effective, but has the same problem as the stretching approach—it provides temporary relief, but does not sustainably reset the resting length of the muscle when poor daily posture is shortening it.  

The only sustainable way I know of resetting a tight psoas is to recruit Nature’s solution for keeping this muscle healthy, which is to learn how to walk naturally/skillfully/effectively. 


Our natural gait pattern is evident in our young children, our ancestors, and villagers in non-industrialized parts of the world. It gives the psoas muscle both the engagement and stretch it needs in a gentle and consistent way.

Nature’s built-in solution to stretching your psoas

To describe the action of healthy walking, we use the term glidewalking. With this pattern, every step becomes a psoas stretch. Refinements in walking like learning to contract your glutes with every step and leaving your rear heel down for an extended time, augment the psoas stretch. If, however, you don’t know how to maintain a long, stable lumbar spine, these same improvements in gait can be counterproductive and pull your spine into additional sway.

Welcome to the sixth blog post in our series on running. My name is Michelle Ball, and I am a Gokhale Method® teacher living in Tasmania. I am also a lifelong runner and am passionate about sharing the benefits of healthy posture with the running community, be that beginners, seasoned runners, or anyone in between. Even if you walk rather than run, the posture principles outlined in this post can still help you to enjoy an active and pain-free body well into old age.

Running with a well-positioned upper body

In this post we will consider the upper body. Runners are inclined to pay far less attention to the upper half of the body than the lower half, as they focus on gait pattern, cadence, footwork, and propulsion. This is hardly surprising, but the lower body, while super-busy, really is just half the story. 

Healthy posture in the upper body brings the following benefits:

  • Protected spinal structures
  • Improved biomechanics
  • Unimpeded flow and momentum
  • Support that makes the body feel lighter
  • Athletic appearance

I have found the upper body principles that we teach in the Gokhale Method® in-person Foundations and Pop-up courses, and our online Elements course, made a world of difference to my running. Let me share some key points with you. . .

Anchoring your ribs

As explained in my previous post, Running: Part 5: Anteverted Pelvis, a forward leaning position when running helps to avoid compression in the lower back. In our culture it is common that people have tight lower back muscles (erector spinae), and weak opposing muscles of the torso (internal obliques). This creates a sway back, which pulls the torso into a backward leaning position. A deliberate forward lean will help counter this.

Most people will benefit from some degree of forward rotation of the thorax to fully correct a sway and bring their torso into a straight and healthy alignment. This adjustment can be made and maintained by engagement of the internal oblique muscles, or rib anchor, as we Gokhale Method teachers call it. The rib anchor can be learned with a simple but precise maneuver which you can learn here

Deeper support and protection for your spine

Running is classed as a “high impact” activity. This is one reason to run with the best posture and technique you can. Even if you are running smoothly with impeccable form, running will generate additional forces that impact the spine on landing. Perhaps that is how “jogging” got its name! 

Using your inner corset while running lends natural protection to the joints, discs, and nerves of the spine in two important ways. Firstly, it creates and maintains length, and secondly, it confers stability, preventing untoward twisting, forward, back, and sideways movement. The trunk and pelvis remain a single unit, with no jiggling from micro-flexing and extension, or bobbing up and down—and the head travels at a continuous level, sparing the neck. In these respects good running form is the same as good walking form. The spine and its tissues are saved from both acute injury and long-term wear and tear. How to find and deploy your inner corset is explained in detail in Esther’s bestselling book, 8 Steps to a Pain-Free Back.

Avoiding neck pain while running

Deep engagement of the inner corset will preserve length in the lumbar spine, and this supportive structure also encourages length in the cervical spine, or neck. In addition, locally, the longus colli muscle, which attaches to the front and side of the neck and upper thoracic vertebrae, needs to be engaged to draw the neck back into a tall, lengthened position in line with your body.

Gliding your head up and back, while allowing your chin to rest down, will provide stable and relaxed carriage for your head, and a happier neck. You can learn how to glide your head back here.

Trunk stability

The trunk stability that protects the spine also enables efficiency when running, as energy is not dissipated into incidental movements that detract from forward motion. It enables all propulsion to be well channeled, rather than just pulling the spine around. As running expert Marc Cucazella reminds us, ‌“You‌ ‌can’t‌ ‌fire‌ ‌a‌ ‌cannon‌ ‌from‌ ‌a‌ ‌canoe.”‌ In the upper body this propulsion comes from the arms.

Arm movements in running

Whereas in glidewalking the arms largely rest, in running the arms actively contribute to propulsion and alternate with the leg action. In sprinting the arms are especially important, moving straight forward and back like pistons on either side of the body. The arms‌ ‌are bent at‌ ‌45 degrees ‌or‌ ‌slightly‌ ‌more,‌ with the hands‌ ‌moved ‌in‌ ‌a‌ ‌circular‌, ‌‌rearward‌ ‌pull motion,‌ ‌‌as‌ ‌if‌ ‌you‌ ‌were‌ ‌chopping‌ ‌wood.‌ The arms‌ ‌then‌ ‌recoil‌ ‌forward,‌ ‌very slightly rotating‌ the shoulders‌.‌ What you don’t want is the arms to be crossing the midline of your body and pulling you off balance. Arm action can be much more relaxed at an easy jogging pace or in distance running.

Whatever your running speed, it is extremely important that the shoulders be well positioned, so that the joint—where the bone of the upper arm, shoulder blade, and collarbone meet—can connect well, and the soft tissues, nerves, and circulation can function optimally. You want your shoulders to be happily at home in their natural, posterior position. You can learn how to roll your shoulders back here.

Open, posterior shoulders will also help you to access breathing in your upper chest. If you tend to hunch forward, draw your elbows more together behind you to assist the external rotation of your shoulders.

Relaxed and bouncy shoulders

In gentler jogging and long distance running, the shoulder area can be more relaxed. Healthy alignment within the shoulder joint is still important for the hundreds of to-and-fro arm reps, and to cushion the impacts traveling through the joint with every stride. A healthy postural relationship between the upper back, the shoulder girdle, and the neck will help the shoulders to be responsive rather than held tight, and to bounce a little as you run.

Stick or twist?

The synchronized alternation of arm and leg movement is vital for momentum and balance during running. This will be integrated by the torso twisting somewhat. There is a counter movement of pelvic rotation backward as the chest moves forward on the opposite side. The key is neither to over stiffen, nor over twist the torso. A stiff body keeps the hips from extending fully, can shorten your stride, and puts more pressure on the knees and leg joints. Over twisting can cause a “sloppy” run and impinge on the spinal joints. This is where staying tall with a strong inner corset is invaluable, as the inner corset allows healthy rotation both through and beyond it.  

In particular, avoid an upper/lower torso separation with twisting happening almost entirely at the T12/L1 junction, where the ribs meet the lumbar area. Twisting here is sometimes misguidedly encouraged to help power the arms, especially in fitness walking classes. However, there is no ball and socket joint at T12/L1 that makes swiveling here a good idea for the spine!

Running: Part 5: Anteverted Pelvis

What is an anteverted pelvis? 

Pelvis refers to the bony pelvis, and means basin, or bowl, in Latin. Anteverted means tipped, turned, or inclined forward, from the Latin ante to go before or in front, and vertere to turn. So we are referring to a pelvis that tips forward. 


The angled belt line of the Ubong tribesman on the left shows that his pelvis is anteverted—mildly tipped forward. Contrary to popular belief, an anteverted pelvis does not cause excessive lumbar lordosis (sway back) when there is a healthy angle at the L5-S1 junction. His back remains surprisingly straight by conventional standards.

How an anteverted pelvis benefits the spine:

As you see in the image above, an anteverted pelvis (see example (a.)), is the foundation for a healthy, straighter, more vertical spine, which does not sway or round. It provides the correct orientation for the sacrum to support the L5-S1 disc, which is wedge-shaped, and then for the L5 vertebra and those above to stack well. A tucked pelvis, over time, will likely cause the L5-S1 disc to suffer wear and tear, bulging, or worse, and put pressure on the sciatic nerve roots.

Running leaning forward

Some running coaches teach a forward lean of the torso, which I agree reproduces some of the benefits of a healthy L5-S1 angle for runners who are currently stiff at that joint and therefore slightly tucked if they remain upright. Leaning forward helps compensate for any lack of L5-S1 angle, and harnesses power from the energy of impact when the back leg pushes off. 

Leaning forward is strongly advocated in the ChiRunning technique, which was developed by Danny Dreyer. You can watch Esther in conversation with Danny here, where he explains his approach.

Powerful glutes 

An anteverted pelvis also confers mechanical advantage to the buttock muscles. With the behind behind, they can contract powerfully to pull the legs back and aid propulsion. Under-developed glutes are a common casualty when the pelvis is tucked. 


You can see here that I am running with my pelvis anteverted, and a slight lean forward, both of which put my glutes behind to help power my stride.

It is important that, in an effort to get your behind behind, the anteverted pelvis is not mimicked by simply sticking your bottom back with tension (sway) in the lower back. The pelvis needs to settle into anteversion naturally, with healthy articulation at the L5-S1 joint, relaxed back muscles and hip joints, and healthy alignment throughout the body. Gokhale Method teachers have the techniques and expertise to help you get there without inadvertently creating more postural problems.

I find it interesting that a forward-leaning stance which aligns the torso with the extended back leg and supports pelvic anteversion is also a key ingredient in learning to glidewalk. Glidewalking is taught in detail in our Gokhale Method® in-person Foundations and Pop-up courses, and our online Elements course. Glidewalking produces a natural, smooth and powerful gait, which in particular strengthens the glutes and the feet. Students who have learned glidewalking find their running improved by the Downtime Training™of simply walking—but walking well. 

Good hip health

The anteverted pelvis is part of nature’s blueprint for healthy human posture and sound biomechanics. It is no surprise therefore that it confers many benefits throughout the body. An anteverted pelvis gives the best fit and function for the hip joints, avoiding the misalignments that occur with tucking. Poorly aligned hips can cause bursitis, labral tears, and osteoarthritis within the joints, and soft tissue issues such as muscle strains, tendonitis, and ITB (iliotibial band) problems further down. 


Jogging or walking with a tucked pelvis encourages tight hip joints, internal rotation of the feet, legs, and hips, rounding of the torso, and forward head carriage. Pexels

Pain in the knees, lower legs, and feet 

When runners get pain in their knees, lower legs, or feet, one of the last places they are likely to look for a remedy is their pelvic position. They are far more likely to blame their shoes! While the right shoes are important, (see Running P3: How to choose running shoes), it is often a revelation for runners to realize how the angle of the pelvis affects their gait. 

One serious problem with tucking the pelvis that hits runners particularly hard is excessive heel strike. While this may also occur in walking with a tucked pelvis, running or even slow jogging will mean that an unduly forward thrusting front leg will suffer more impact. This may result in not only wear and tear, but immediate and painful damage, as the femoral head (top of the thigh bone) is jammed back into the hip socket, and the knee joint of a more forward and likely more straightened leg is jarred.  Sticking the heel forward is like ramming the brakes on while still stepping on the gas! The answer to a thudding heel strike is not to buy excessively padded shoes, but to antevert the pelvis.

Doing a much better job, an anteverted pelvis:

  • Puts the muscles and soft tissues, especially the glutes, in a position of mechanical advantage, without threatening the lumbar spine
  • Enables better weight distribution and therefore bone health 
  • Places the thigh in a healthier position to absorb forces in the hip socket 
  • Allows landing with a bent front knee, with better shock absorption 
  • Facilitates a light heel/midfoot landing, avoids excessive heel strike, is more energy-efficient

Support for the pelvic organs 

An important benefit of an anteverted pelvis is that the bones of the pubis are able to play their part in supporting the pelvic organs. Organ prolapse and incontinence can affect everyone, especially as we age, and is also a common problem in our culture for women during or after pregnancy. When the pelvis is tucked the organ support is overly reliant on the soft tissues of the pelvic floor, such as the Kegel muscle.

There is nothing worse than getting a run in and having to use the bathroom, especially if there is not one available! Heather A. Dunfee is a physical therapist in the Mayo Clinic Healthy Living Program, and a certified Pregnancy and Postpartum Corrective Exercise Specialist. She does not refer specifically to the anteverted pelvis, but she is clear that tucking the pelvis is bad news:

For runners, good alignment can help your core to better absorb impact, preventing leaks. For example, a slight forward lean helps to put your deep core "canister" in the best alignment to do its job. Think about stacking your rib cage over your pelvis, something that comes naturally when running uphill. . . Hills are great because they force the body into a position of rib cage over pelvis and untuck the bum.

The job of a good running shoe—performance and protection

At the level of elite sport, running shoes are designed with increasingly sophisticated technologies to enhance performance. Time will tell what long-term effect these may have on athletes. From the Gokhale Method® point of view the primary purpose of all shoes is to protect our feet and our weight-bearing joints while still allowing us to move as Nature intended.

Cushioning the joints

Over the last 50 years, the increase in urban running on hard surfaces, combined with a reduction in healthy posture and biomechanics, has made for a perfect storm of running injuries. These include runner’s knee (patellofemoral syndrome), Achilles tendonitis, shin splints (stress involving microfractures of the tibia), and plantar fasciitis (inflammation of the bottom of the foot). The design of modern running shoes has seen many innovations, twists, and turns, but one clear trend has been to increase the amount of protective padding in the form of thicker, spongier soles, air bladders, and gel at chambers. Whilst some degree of cushioning for the joints is desirable when running on unnaturally hard surfaces, it is now thought that overly thick soles reduce proprioceptive sensitivity and actually encourage runners to hit the ground harder.

This contemporary road running shoe is heavily padded. From the Gokhale Method perspective, such bulk interferes with our ability to feel the ground and make softer landings and can encourage ankle turnover. Run4it

Strong, responsive feet combined with the natural gait pattern that arises from healthy posture can enable you to land more softly and avoid injury. Building in extreme cushioning cannot compensate for excessive heel strike and its damaging impact on poorly aligned joints. 

Healthy alignment of the ankle

The first time I experienced a running injury was in my twenties. I had bought a new pair of shoes. The salesman measured me and recommended shoes that were designed to prevent overpronation (inward turn) of the foot. They felt good in the store, but after rolling my ankles more than once, I realized the shoes recommended were predisposing me to injury. I found out later that I tended to supinate my feet very slightly and not pronate them. Having shoes that were heavily padded on the inside edge to keep my foot from rolling in, increased the chance of my foot rolling out. The result for me was torn lateral ligaments and crutches on several occasions for six weeks at a time. Once I even had a hairline fracture on the ankle coming down off a boulder. I learned the hard way how important it is to have your ankles well aligned. After buying shoes for normal ankle alignment, I didn’t roll my ankles anymore.

Your weight should align centrally and distribute evenly (left). In overpronation (center) weight bears down more on the inner foot and the ankle veers inward, and in supination (right) weight is carried on the outer foot as the ankle veers outward.

You can do a simple check on your ankle alignment using a mirror or have someone take a photograph. You want to be able to see your heel and ankle from behind.

You can also get useful information by examining the soles of your shoes, which may show more wear and tear along the inner (overpronation) or outer (supination) edge. Check several pairs to ensure that what you see is not peculiar to just one pair of shoes. Compare the left and right shoe.

Learning to correct flat feet

The postural techniques that we teach in our in-person Foundations Course, online Elements, and Pop-up courses, will often be sufficient to correct overpronation, or “flat feet” as it’s commonly known. Here you can learn the detail of, for example, kidney-bean shaping your feet and externally rotating your legs, with a teacher to guide you.

If, after putting some time and effort into solving the problem, it persists, we recommend that you get advice from a good running shop and use your Gokhale Method knowledge to help choose a shoe appropriate for you. They can advise you on which particular shoes can best support you while you continue to work on your posture, remodeling your feet, and realigning your ankles. As you can see in the diagram below, both these measures can support a healthier structure.

Insoles and orthotics as training devices

An insole can add the necessary padding and support to help you transition from a padded shoe to a thinner or barefoot style running shoe. It is important to make this transition alongside learning protective and strengthening posture and foot work. Take your time—start with occasional short training runs in your new shoes, build up the proportion of your running in them gradually, and be very attentive to your form. 

In the Gokhale Method, we teach students to use the contours of an insole as a training device, gripping it to actively strengthen the arches of the feet, rather than just to prop them up. If it is best for you to use a more padded shoe, perhaps because you run on hard surfaces and/or have some degree of joint degeneration, then it will likely have a molded footbed that you can use in this way. 

If you have prescription orthotic insoles to correct overpronation or supination, don’t stop using them abruptly. Try using them less often as your feet gain the strength to support themselves better.

Healthy shoes need to be foot-shaped!

One of the most common faults with modern shoes—including running shoes—is the shape of the toe area, or toe box. The toe box of most shoes is tapered to some degree, which distorts the natural kidney-bean foot shape that the Gokhale Method encourages. We are all familiar with the pointed toe in many women’s fashion shoes, men’s winklepickers, and even cowboy boots—yet it surprises me how this tapering persists in sports and activity footwear. Even some shoes marketed as “barefoot” or “natural” reflect the conventional wisdom of a straight foot, rather than a healthy bean-shaped one.

Tipping forward/curve in modern shoes

Shoes with an upward toe curve have become increasingly popular. People like the feeling of forward momentum that they give, and they can encourage the glutes to work. Better to learn to use your glutes anyway, then this feature isn’t necessary, and you avoid the downside—the upward toe curve encourages your foot to peel off the ground passively, rather than grab and propel you forward.

I am a life-long runner, and am passionate about sharing my experience with beginners and would-be beginners, as well as seasoned runners and everyone in between. Reactivate your feet

When it comes to advice about running, the feet often get overlooked as the subject immediately turns to shoes. While shoes are an important subject (spoiler alert! Part 3 is about shoes), I prefer to start with that miracle of bioengineering that actually does the work—your feet.

Our feet become very passive from walking on flat, featureless surfaces rather than natural, more undulating terrain. They are also constrained, misshapen and deconditioned by less-than-ideal footwear, which, sadly, includes many running shoes on the market.

Learning to engage and strengthen my feet has been a game changer, enabling me to recover from old running injuries and enjoy running into my sixth decade. I would therefore like to share some well chosen exercises you can do in addition to training on the job. These will both strengthen your feet and train them in better patterns of muscle recruitment. Your feet will soon engage more actively than they are likely used to doing.

Exercise 1: Inching your way to stronger feet

Inchworm is an excellent warm-up exercise, mobilizing the toe joints, mid foot, and heel bone, contracting and releasing the plantar muscles, and lifting the inner arches and also the transverse arch which spans the base of the toes. It mimics the grabbing action our feet naturally make when accustomed to walking on more varied surfaces.

Exercise 2: Kidney-bean shaping the feet.

One of my favorite Gokhale Method® concepts to help develop strong, functional feet, is “kidney-bean shaping.” Like inchworm, it strengthens the four layers of plantar muscle, helps raise the inner arches, and also preserves the transverse arch which spans the base of the toes. Restoring tone in these areas confers the springiness you are looking for and protects against common foot problems such as plantar fasciitis, Morton’s neuroma, and bunions. Infant’s feet have this more bean-like shape, and this is the shape preserved into adulthood among more traditional, nonindustrialized societies around the world.

In addition, kidney-bean shaping the foot enables us to find a healthy outward angle for the feet and legs, and weight in our heels when standing. This multipurpose exercise is taught in all three formats for learning the Gokhale Method—our in-person Foundations course, our online Elements course, and our Pop-up course. Exercise 3: Bob before you jog

If you are not in the habit of jogging, or even if you do so already, it is good to ensure you jog with spring in your feet. This contributes to both push off and, most importantly for injury prevention, absorbs energy on impact. This is a natural, effective, and sophisticated mechanism that uses your muscles and foot structure rather than relying on heavily padded shoes to cushion your landing. It helps care for and protect all the weight-bearing joints in the body, as well as your feet. 

CAUTION: If you have back pain or reason to believe you may have spinal degeneration, we recommend you take one of our courses to learn appropriate techniques to protect your spine before doing this exercise.

Getting started with bobbing 

I recommend you start bobbing by shifting from one foot to the other with the heels scarcely leaving the ground. Initially just a few minutes may be plenty, and you can develop resilience for greater bounce and duration over a number of weeks. I like to suggest students play music and make it a dance. A few tracks each day will quickly build strength in your feet.

Bobbing is a very adaptable exercise for all levels of foot strength—from slowly shifting your weight from one foot to the other, to your first split second of being airborne. As you get stronger you can intensify the work with more skipping and even hopping.

Welcome to our first blog post in a new series on running. This series is designed to be useful to beginners and would-be beginners, as well as seasoned runners and everyone in between. 

Running is primal

Running was a defining feature in our development as a species. We are built to run. As children, almost all of us enjoyed this facility. You may believe that you are too injured, too old, or too uncoordinated to consider jogging—and you may be right—but I would still like to invite you to bring running onto your radar as something to work towards.

To quote the title of a best-selling book on the subject¹, we were all “Born to Run” in the same sense that we were born to sit, stand, and walk. But unlike the Mexican tribe featured in the book, we no longer have a healthy baseline posture on which it’s safe to add the additional healthy stress of running.

The primal posture principles that prepare us well for running are beneficial to our health and fitness even if we never become a regular runner. I have jogged, on and off over the years, and enjoyed the many benefits it provides. 

The benefits of running:

  • Improves cardiovascular health, strengthening heart and lungs
  • Boosts metabolism, supporting a healthy weight
  • Builds lower body strength
  • Exposes you to fresh air and daylight, especially important for indoor workers
  • Elevates mood and relieves stress via natural biochemical changes
  • Creates community with other runners, or time for yourself, as per your needs 
  • Practices and integrates healthy posture in a holistic activity

These park runners are enjoying themselves and getting fitter! But some twisting torsos and tucked pelvises here are likely taking a toll. Healthy posture makes running more efficient and avoids damage.

I’ve engaged with running experts like Danny Dreyer, Dan Lieberman, and Barefoot Ted and reflected on how the Gokhale Method® interfaces with running. Our teacher Michelle Ball, who, amongst the avid runners in our community, has possibly had the most experience of putting Gokhale Method principles into running practice, will author the upcoming series. We begin here with her story in her own words:

Michelle's story

I started running when I was 18 years old. At my first attempt I was able to run a block and then I had to walk a block. Each day, I was able to run a bit longer and walk less. Doing run-walk intervals, when you are learning, is the best way to ease your way in safely and stay motivated. Eventually, I was able to run without walking in between. 

I loved the freedom of being able to put on my shoes and go. I found that it was great for stress relief, mental clarity, and my fitness improved. I could pack my shoes wherever I travelled. Running allowed me to see more of a place in the same amount of time as walking did. I ran through parks, in cities and anywhere else that I could. It was addictive! I now live in Tasmania, and I still run most days, mainly on trails or at the beach. It is the most consistent thing I have ever done in my life. I consider myself a recreational runner. I run because I enjoy it and it has become a form of meditation for me.

It has not always been a bed of roses though. I experienced some injuries before discovering the Gokhale Method, but the Gokhale Method influenced me to change my running style and gave me tools to help prevent further damage. 

Today, many of my massage clients tell me they don’t run due to injury. They say, “My knees/hips /back won’t allow it anymore.” I feel sad when I hear about people giving up on things they once enjoyed. Having a better understanding of how the body is meant to work can open doors and possibilities once more. 

I look forward to sharing my experiences as a runner and posture teacher with those of you on this journey.

Happy Holidays! The dawning of a new year is a time when many people make efforts to establish new habits, many of them body-related. With the desire to improve ourselves often comes a (sometimes unhealthy) heightened awareness of how our bodies and their shapes appear to others. This is particularly true of abdominal muscles. Photoshopped, unrealistic images of sculpted torsos plaster newsstand covers every January. Crunches are the most commonly recommended exercise for increasing ab strength, often with six-packs as the goal. But do six-packs actually indicate broad-spectrum ab strength? What is actually the best ab exercise —  something protective of our backs rather than detrimental to our spinal health? How can we balance form with function?

The Gokhale Method describes two important sets of abdominal muscles that keep us healthy: the “rib anchor” and the “inner corset.” The rib anchor helps prevent the lower back from arching. The inner corset protects the back from a variety of compressive threats — weight-bearing, impact, and vibration, as well as any distortion in shape like arching, rounding, or twisting. The inner corset includes the rib anchor plus a more extensive set of deep abdominal and back muscles.  

Well-designed ab exercises would:

  • tone the deeper layers of the abdominal wall that constitute the rib anchor and inner corset muscles, while de-emphasizing the shallower rectus abdominis (six-pack) muscle 

  • put no unhealthy stress on your neck, spinal discs, or spinal nerves

  • take as little time out of your day as possible


Here, my daughter Monisha, a high-level athlete, demonstrates how rib anchor and inner corset activation can make all the difference in pull-up form.

Now for some specific measures to strengthen the rib anchor and inner corset muscles. Based on how much time they take out of your day, we will divide them into 3 tiers: 

Tier 1: Everyday activities
These strengthening measures are fully integrated into your everyday activities. They don’t take any time at all out of your day. Your daily activities need to be vigorous enough that they would ordinarily stress your spine. However, by activating the rib anchor and/or the inner corset every time your spine would get stressed, you not only prevent damage — you get your ab exercise as well. Think about this approach like “on-the-job training.” The advantages are numerous:

  • You strengthen the various components of your “brace” or “inner corset” in exactly the proportion they need to be strong. No overdevelopment of the six-pack (this is common and tucks the pelvis); no neglecting the deeper abdominal and back muscles (this is also common and leaves the area weak and unprotected).

  • There’s no threat or damage to your spinal discs, nerves, or neck in this approach. Compare this with the threat and damage caused by crunches, which unfortunately remain the most popular ab workout in gym routines. 

  • It takes no time! It takes no longer to lift well (with the inner corset engaged) than it takes to lift poorly. It takes no longer to twist well (with the inner corset engaged) than it takes to twist poorly. And it takes no longer to run well (with the inner corset engaged) than it takes to bounce around willy nilly and destroy your discs and nerves.

Tier 2: Modified activities
These ab strengthening measures are slightly contrived (but not awkward) ways of modifying everyday postures and ways of moving to get our ab exercise needs taken care of. This is the next best choice if your everyday activities don’t quite cover your exercise needs.  As many of us sit behind computers for larger and larger fractions of the day, I’ve begun recommending engaging the inner corset 10% whenever a student can remember to do so. This is the extent to which these muscles would have been recruited in sitting were they primed by carrying weights as much as our hunter-gatherer ancestors clearly did.


Laptops and other computers are wonderful tools, but they also encourage us to be passive and increasingly sink into ourselves over the course of a work day. Tier 3: Supplemental exercises
Doing supplemental exercises and therapies to strengthen the abs. These take time. To be efficient, I recommend whole-body exercises, yoga poses, or dance sequences that enable you to do several exercises in parallel. Some of my faves are chair pose, samba, and TRX planks.

A Talk with Danny Dreyer of ChiRunning

I first met Danny Dreyer, the founder of ChiRunning, in 2018 when we were both leading workshops at the Kripalu Center for Yoga and Health in Massachusetts. Danny and his assistant teachers were leading their students outdoors in Nature in an engaging and enjoyable activity. It struck me that this could be a beneficial next step for Gokhale Method students who have overcome their pain and injuries.

Running, for those able to do it, has a particular draw, since it is a natural activity and such an efficient way to get exercise in a busy world. The model populations that inspire the Gokhale Method (children, non-industrialized people, hunter-gatherers), run regularly.

So I was intrigued by what Danny Dreyer offers: a systematic program on how to run with less injury and more enjoyment. In the video below, we talk about our complementary approaches to keeping healthy. I value that he has helped a large number of people become active and stay active. We have different views on some details of how to walk and run, which makes for an especially interesting exchange. Enjoy!

5 Common Posture Myths

Myth #1

Posture is a trivial thing my mother used to pester me about only so that I would look presentable.

Actually, posture is key to optimal health. Just as a building needs a solid foundation and structure to remain strong in wind, rain, and earthquakes, so does your body. Proper alignment of the organs, bones, and muscles improves circulation and breathing, boosts the nervous system, supports organ function, promotes muscle relaxation and stress reduction, enhances athletic performance, reduces risk of injury, and accelerates healing from injury.


These young girls are getting an early start on learning posture to improve their appearance. Good posture is also key to optimal health.

Myth #2​

The pelvis should be tucked to protect the back.


Tucking the pelvis is an unfortunate part of modern ballet training.

A great many people, from fitness instructors and dance teachers to medical professionals, make the mistake of recommending a tucked pelvis. This is discordant with our natural structure. When human beings became bipedal, the L5-S1 disc at the bottom of the spine became wedge-shaped, with the thicker end toward the front of the body. Anteverting (forward-tilting) the pelvis preserves the wedge-shaped L5-S1 space that accommodates this disc perfectly. This natural position protects against L5-S1 disc damage including bulging, herniation, and sequestration. Other structures, from the vertebrae stacked above the pelvis to the organs within the abdominal and thoracic cavities, depend on a well-positioned, anteverted pelvis as a foundation. The pelvis is the keystone to the rest of our structure and it is crucial to situate it correctly.

Myth #3

Belly breathing is good breathing; chest breathing is bad breathing.


In many alternative health circles, students are misguided to breathe only into their abdomens and not their chests.

Different kinds of breathing are needed for different kinds of movement. Belly breathing is appropriate when you have an elevated need for oxygen (as when you are running) or breath control (as when you are playing the saxophone). Otherwise, when at rest, your inhalations should primarily expand your chest cavity and lengthen your back, and only slightly move your belly. The movement in the chest and back is crucial for maintaining normal rib cage size and shape and for fostering healthy circulation around the spine.

In my experience, people who practice belly breathing to the exclusion of chest breathing, develop flaccid abdominal muscles and underdeveloped chests.

Myth #4

Chin up and chest out constitutes good posture.


“Chin up and chest out” is a common misunderstanding of good posture.

This military stance is achieved by contracting the muscles in the neck and low back. Not only does this create tension, it exaggerates the cervical and lumbar curves, hindering circulation to these areas and potentially pinching nerve roots.

Myth #5

Good posture naturally comes about from being physically fit and active.

This idea is equivalent to driving around with a crooked axle and hoping that that the driving will straighten it out. If you have poor posture, increased activity is not an efficient way to arrive at better posture and can even result in injuries instead of improvement. It is better to focus on posture in its own right, or on posture alongside increased activity. Once you have good posture, you will get much more out of your activity; being active will maintain your muscles and your posture. Posture and fitness help each other but for people who are “out of shape,” posture is an easier, safer, and more efficient place to begin.


Running with internally rotated legs and a tucked pelvis can cause damage to all the weight bearing joints in the body.

Rounding the back to do deadlifts can cause serious damage to all the spinal discs.​
